5x3minutes shadow boxing (1 minute rest)

12dumbell presses (18kg) then straight into 12 barbell squats (32kg) with speed - (2 sets)

12 uprgiht dumbbell rows (18kg) at speed then straight inot 25 calf raises (32kg) - (2 sets)

10 pull-ups with speed straight into 16 plyometric press-ups (2 sets)
